10 foods that can help support a healthier gut microbiome

New Delhi: The gut is home to trillions of microorganisms that influence digestion, immune function and several aspects of overall health. Maintaining a diverse and balanced gut microbiome is therefore an important part of a healthy lifestyle. While probiotic foods such as yoghurt and fermented vegetables often receive attention, fibre-rich foods are equally important because they provide nourishment for beneficial gut bacteria.

Harvard and Stanford-trained gastroenterologist Dr Saurabh Sethi recently highlighted 10 foods that can be included in a regular diet to support gut health. His recommendations include fermented foods, whole grains, fruits, vegetables, legumes and other foods containing probiotics, prebiotic fibres and plant compounds.

A healthy gut does not depend on one particular food. Instead, eating a wide variety of minimally processed foods can provide different types of fibre and nutrients that support a diverse microbial community.

Why gut microbiome diversity matters

The gut microbiome consists of a vast community of bacteria and other microorganisms living primarily in the digestive tract. These microbes interact with food components that the human digestive system cannot completely break down.

Fibre is particularly important because certain gut bacteria ferment it and produce short-chain fatty acids. These compounds can support the intestinal environment and play a role in maintaining the gut lining.

A diet dominated by highly processed foods and low in fibre, on the other hand, may provide fewer substrates for beneficial microbes. This is one reason nutrition experts generally encourage eating a varied diet containing vegetables, fruits, whole grains, pulses, nuts and fermented foods.

1. Kefir

Kefir is a fermented milk drink containing a mixture of microorganisms, including bacteria and yeasts. Depending on how it is prepared, kefir can contain a diverse range of live cultures.

Including unsweetened kefir in the diet can be one way of adding fermented food to meals. People who tolerate dairy products can consume it on its own or combine it with fruit and seeds.

However, flavoured versions may contain significant amounts of added sugar, so checking the nutrition label is advisable.

2. Plain Greek yoghurt

Plain Greek yoghurt is another convenient source of live cultures. It also provides protein, making it a useful option for breakfast or a snack.

Greek yoghurt can be paired with oats, apples, blueberries, chia seeds or walnuts to create a fibre-rich meal. Choosing an unsweetened variety helps avoid unnecessary added sugars.

The exact microorganisms present can vary between products, so not every yoghurt has the same probiotic profile.

3. Sauerkraut

Sauerkraut is fermented cabbage that can provide live lactic acid bacteria when it has been traditionally fermented and has not been heat-treated after fermentation.

It also contributes dietary fibre from cabbage. Small portions can be served alongside meals or incorporated into salads.

Those watching their salt intake should check the sodium content because some commercially prepared sauerkraut products can be high in salt.

4. Kimchi

Kimchi is a traditional Korean fermented vegetable preparation, commonly made with cabbage, radish, spices and other ingredients.

Fermentation produces a range of microorganisms and compounds, while the vegetables provide fibre and plant nutrients. Kimchi can be eaten as a side dish with rice, pulses or other meals.

As with sauerkraut, commercially prepared kimchi may contain considerable sodium, so portion size and overall dietary intake matter.

5. Garlic

Garlic contains prebiotic compounds that can serve as a food source for certain microorganisms in the gut. It also contains sulphur-containing compounds and other plant chemicals that contribute to its nutritional profile.

Garlic can easily be incorporated into everyday Indian cooking, including dals, vegetable dishes, chutneys, soups and curries.

Cooking methods can alter some of garlic’s compounds, but it remains a useful ingredient for adding flavour without relying heavily on salt or processed sauces.

6. Onion

Onions contain prebiotic fibres, including fructans such as inulin and fructooligosaccharides. These compounds can reach the large intestine, where they may be fermented by gut bacteria.

Onions are particularly easy to include in a varied diet. They can be added to salads, dals, vegetable preparations, sambhar and curries.

People with certain digestive conditions may experience bloating after consuming large quantities of onions. In such cases, individual tolerance should guide portion size.

7. Oats

Oats are a valuable source of soluble fibre, particularly beta-glucan. Gut bacteria can ferment some of this fibre, producing short-chain fatty acids.

A bowl of oats can be combined with plain yoghurt, berries, apples, nuts or seeds to increase its fibre and nutrient content.

Traditional or minimally processed oats are generally preferable to heavily sweetened instant preparations. The important factor is the overall meal rather than simply choosing a product labelled as ‘healthy’.

8. Lentils

Lentils are particularly relevant to Indian diets because they are widely available and can be incorporated into everyday meals.

They provide dietary fibre, plant protein and complex carbohydrates. Some of their carbohydrates and fibre reach the colon, where they can be utilised by gut microorganisms.

Dal, lentil soups, salads and other pulse-based dishes can therefore contribute to a diet that provides regular fuel for beneficial gut bacteria.

9. Apples

Apples provide dietary fibre, including pectin, a soluble fibre with prebiotic properties. Eating the whole fruit also provides water and a range of plant compounds.

An apple can be eaten as a snack or combined with plain yoghurt, oats or nuts. Whole fruit is generally preferable to juice because it retains its fibre and takes longer to consume.

The wider lesson is that regularly eating different fruits can expose the gut microbiome to a broader range of plant compounds and fibres.

10. Blueberries

Blueberries provide fibre and polyphenols, naturally occurring plant compounds that interact with the gut microbiome.

They can be added to plain yoghurt or oats, eaten with nuts or included in a fruit bowl. Fresh or frozen blueberries can both be convenient options, provided they do not contain added sugar.

While blueberries are nutritious, there is no need to rely on one particular fruit. Other colourful fruits can also contribute fibre and a variety of plant compounds.

Variety may be more important than one ‘superfood’

The 10 foods highlighted by Dr Sethi represent several different categories: fermented foods provide live microorganisms, while onions, garlic, oats, lentils, apples and other plant foods provide fibres that can nourish gut bacteria.

This distinction is important. Probiotics and prebiotics are not interchangeable. Probiotics are live microorganisms that may provide health benefits when consumed in adequate amounts, whereas prebiotic substances are components that beneficial microorganisms can utilise.

For most people, a practical approach is to combine both. A meal containing oats, plain yoghurt and fruit, for example, provides a mixture of fermented food, fibre and plant compounds. Similarly, an Indian meal containing dal, vegetables, onion and garlic can supply several different types of fibre.

A healthy gut starts with an overall dietary pattern

Eating one serving of yoghurt or adding garlic to a meal cannot by itself transform gut health. The microbiome responds to the overall dietary pattern, and different people can respond differently to the same foods.

A varied diet containing vegetables, fruits, whole grains, pulses, nuts, seeds and suitable fermented foods can provide a broader range of fibres and nutrients. Adequate hydration and regular physical activity also form part of a healthy lifestyle.

People with persistent bloating, abdominal pain, diarrhoea, constipation or other digestive symptoms should not simply assume that their gut microbiome is responsible. Persistent symptoms warrant medical evaluation.

Ultimately, the most useful approach is not to search for a single ‘best’ food for gut health, but to build meals around a variety of minimally processed plant foods and suitable fermented products. Giving beneficial gut bacteria a diverse supply of fibre may be a simple and sustainable way to support the microbiome as part of an overall balanced diet.
